Water intake calculator: how much water you should drink a day

The water intake calculator distinguishes drinks from total water, which includes food moisture. US National Academies references are 3.7 L/day for men and 2.7 for women; EFSA gives 2.5 and 2.0. These are population references, not quotas. The calculator also shows D-A-CH’s 30–35 mL/kg/day orientation and explains why drinking more is not always helpful.

Food commonly provides roughly one fifth to one third of water. The beverage ranges are scenarios using a 19–33% food contribution, not a measurement of your diet. These references are not averaged, added together or treated as minimums you must reach. Weight-based arithmetic may be inappropriate for your body composition.

Over-drinking can cause hyponatremia, a dangerous dilution of blood sodium. Do not rapidly drink large volumes or try to exceed these figures; sports drinks do not prevent hyponatremia when you over-drink. If you have a fluid restriction, kidney or heart disease, or medication affecting water balance, follow your healthcare professional’s plan.

How the calculation works

Adequate Intakes are population references, not exact individual requirements. EFSA specifies moderate temperature and activity. The US National Academies notes that lower intakes can also support normal hydration. Both count water in food and all beverages, excluding water generated by metabolism.

Beverages (L/day) = reference total water (L/day) × (1 − food-water fraction). Here the food fraction runs from 33% to 19%; this estimates a split, not a quota.

D-A-CH: water from beverages + food (mL/day) = weight (kg) × factor (mL/kg/day). Factor: 35 from age 19 to under 51; 30 from 51 onward; 40 at age 18. Pregnancy: 35; breastfeeding: 45. Divide by 1,000 to display L/day.

Weight-rule source: German Nutrition Society (DGE/D-A-CH). Its mL/kg column covers drinks and food; a separate total column also includes metabolic water. EFSA and the National Academies do not set an adult per-kg rule. The folk rule of drinking half your weight in ounces is not presented as their recommendation.

Limits of the estimate

The tool does not calculate medical needs or replace care plans for illness, pregnancy or breastfeeding. Weight arithmetic does not reflect body composition: adipose tissue and fat-free mass contain different proportions of water. A large arithmetic result does not mean you should drink that amount. Heat, fever, digestive losses and exercise require individual context.

No heat, altitude or training multiplier is added to an Adequate Intake. Those conditions differ, and published exercise guidance concerns measured losses. There is also no universal daily upper water limit: an authority’s decision not to set one does not make unlimited drinking safe.

What does the weight rule give at 50, 60, 70 or 80 kg?

At 70 kg, D-A-CH orientation gives 2.1–2.5 L/day from food and drinks, depending on age: 30 or 35 mL/kg. These are not litres of plain water you must drink. The 35 mL/kg calculation is 2.45 L, displayed as 2.5; the table is reference arithmetic.

The Mexico reference

The committee convened by Mexico’s Secretaría de Salud in 2008 adopted the US totals of 3.7 L for men and 2.7 L for women and suggested 750–2,000 mL/day of plain water for adults over nineteen. Plain water is only part of total water. That guidance distinguishes vigorous activity and hot climates; it is not an individual requirement.

Exercise: measure losses rather than add a multiplier

Sweat loss (L) = pre-exercise weight (kg) − post-exercise weight (kg) + drinks consumed (L) − urine (L).

Sweat rate (L/h) = sweat loss (L) ÷ duration (h). This treats 1 kg of mass change as 1 L of fluid; it describes those specific conditions, not a whole day.

The 2017 NATA position statement uses measured losses to individualize fluid replacement. For example: 70.0 kg before, 69.5 kg after, 0.4 L drunk, no urine and one hour of exercise gives 0.9 L/h. This is not automatically added to the daily reference or turned into a rate to force.

Hyponatremia: the risk of over-drinking

The exercise-associated hyponatremia review describes the risk of consuming more fluid than the body can excrete, even if it contains electrolytes. During exercise, drinking to thirst avoids forcing fluids to meet a quota; occupational heat guidance uses a different protocol. An approximate renal excretion capacity of 0.7–1.0 L/hour is not a personally safe drinking rate.

For moderate activity in heat lasting less than two hours, NIOSH advises one 237 mL cup every 15–20 minutes and generally no more than six cups an hour, about 1.4 L. This is workplace guidance with a ceiling, not an at-home drinking target, and it is not added to the calculator results.

Do I have to drink eight glasses of water?

There is no universal eight-glass obligation. Valtin’s 2002 review found no studies supporting that rule for healthy, largely sedentary adults in temperate climates. Needs can differ with exercise, heat or illness. All beverages and water in food contribute to total intake, so counting plain-water glasses alone misses part of the picture.

Can drinking too much water be harmful?

Yes. Consuming more fluid than the body can excrete can dilute blood sodium and cause hyponatremia, which can be dangerous. Sports drinks do not remove that risk when someone over-drinks. Do not try to exceed a daily reference or rapidly drink large volumes; any medical fluid restriction takes priority over calculator arithmetic.

How do pregnancy, breastfeeding or exercise change the reference?

EFSA’s total-water references are 2.3 L during pregnancy and 2.7 L while breastfeeding; the US figures are 3.0 and 3.8 L. These include food and replace the adult reference rather than adding to it. Exercise needs depend on measured fluid losses and conditions, without an automatic multiplier added to these population figures.
