High-Protein Fast Food, Ranked by Protein per Calorie
Measured as grams of protein per 100 calories, the strongest fast-food order across nine big US chains is Chick-fil-A’s 8-count Grilled Nuggets: 25 g of protein in 130 calories, or 19.2 g per 100. A Chipotle burrito bowl with double chicken and no rice or beans comes next at 16.0. Dunkin’s best breakfast sandwich returns 4.8, so the lightest route to 30 g of protein is 200 calories at one counter and 630 at another.

What is the best high-protein order at each chain?
Grams alone reward size: a bigger box always wins on grams. Protein per 100 calories shows how much protein each calorie buys, so the table ranks every chain’s best entrée by that number, counting only entrées with at least 20 g of protein.
| Chain | Order | Calories | Protein | g protein / 100 kcal | Sodium |
|---|---|---|---|---|---|
| Chick-fil-A | 8-count Grilled Nuggets | 130 | 25 g | 19.2 | 440 mg |
| Chipotle | Burrito bowl: double chicken, fajita veggies, fresh tomato salsa; no rice or beans | 405 | 65 g | 16.0 | 1,320 mg |
| CAVA | Bowl: baby spinach, grilled steak, tomato + cucumber, yogurt dill | 225 | 28 g | 12.4 | 540 mg |
| Panda Express | Bowl: Super Greens with Teriyaki Chicken | 470 | 50 g | 10.6 | 1,000 mg |
| Subway | 6-inch grilled chicken on Hearty Multigrain, five vegetables, no cheese or sauce | 285 | 25 g | 8.8 | 560 mg |
| McDonald’s | McCrispy Strips, 3 piece | 400 | 31 g | 7.8 | 1,320 mg |
| Starbucks | Spinach, Feta & Egg White Wrap | 290 | 20 g | 6.9 | 840 mg |
| Taco Bell | 3-Cheese Chicken Flatbread Melt | 320 | 20 g | 6.3 | 750 mg |
| Dunkin’ | Turkey Sausage Sandwich on English Muffin | 460 | 22 g | 4.8 | 1,040 mg |
Chick-fil-A’s grilled nuggets put 25 g of protein in 130 calories; the breaded 8-count has 27 g in 250, or 10.8 per 100. Chipotle reaches 16.0 only when the bowl is mostly meat, with double chicken and no rice or beans. CAVA reaches 12.4 and Panda Express 10.6 with greens under the protein, and at Dunkin’ no sandwich on the core menu passes 4.8, a quarter of the leader’s ratio.
What counted as an entrée, and how the builds were added up
- Entrées are main items from the adult menu as each chain publishes them: sandwiches, burgers, wraps, burritos, tacos, quesadillas, nachos, bowls, salads, nuggets and strips, breakfast sandwiches, and Starbucks’ egg bites, pockets and protein boxes. Sides, sauces, desserts, drinks, kids’ meals, catering trays and sharing sizes (20 or more nuggets, 30-count trays, 10-count strips or minis) are left out, as are items Taco Bell marks as regional and items Dunkin’ marks as regional or limited-time.
- Chipotle: every base (burrito bowl, salad, burrito, three crispy corn or three soft flour tacos) with every protein, single or double, rice or none and black beans or none, each topped with fajita veggies and fresh tomato salsa. The same chart runs our Chipotle calorie calculator.
- CAVA: each greens or grain base with each main, topped with tomato + cucumber and yogurt dill, alongside CAVA’s own signature bowls and pitas. Other combinations: CAVA calorie calculator.
- Subway: each 6-inch bread with each main protein and five vegetables (lettuce, tomatoes, cucumbers, green peppers, onions), no cheese or sauce. Subway also prints finished-sandwich figures, but without stating which cheese, vegetables and sauce they assume, so the builds here start from its ingredient rows. A footlong doubles the bread and the protein, as Subway’s chart instructs; Subway prints no footlong amount for vegetables, so their 6-inch values stand. More in the Subway calorie calculator.
- Panda Express: every side with every entrée as a Bowl, using the portions Panda publishes for a Bowl or Plate (Panda Express calorie calculator).
Build totals are sums of published rows, not figures the chains print. None of these nine chains is affiliated with PlateLens, and every figure comes from the chain’s own published US nutrition information, with retrieval dates at the end of the page.
The lowest-calorie entrée at each chain
For a light meal that still counts as one, the floor here is 10 g of protein, so a side salad or a fruit cup does not qualify.
| Chain | Entrée | Calories | Protein | g protein / 100 kcal |
|---|---|---|---|---|
| Chick-fil-A | 8-count Grilled Nuggets | 130 | 25 g | 19.2 |
| Taco Bell | Chicken Soft Taco | 160 | 12 g | 7.5 |
| Starbucks | Egg White & Roasted Red Pepper Egg Bites | 170 | 12 g | 7.1 |
| Chipotle | Burrito bowl: steak, fajita veggies, fresh tomato salsa | 195 | 22 g | 11.3 |
| Dunkin’ | Bacon, Egg and Cheese Wake-Up Wrap | 220 | 10 g | 4.5 |
| Panda Express | Bowl: Super Greens as both side and entree | 220 | 15 g | 6.8 |
| CAVA | Bowl: baby spinach, grilled steak, tomato + cucumber, yogurt dill | 225 | 28 g | 12.4 |
| McDonald’s | Chicken McNuggets, 6 piece (the Hamburger ties at 250) | 250 | 14 g | 5.6 |
| Subway | 6-inch oven-roasted turkey on Hearty Multigrain, five vegetables, no cheese or sauce | 265 | 20 g | 7.5 |
The range runs from 130 calories at Chick-fil-A to 265 at Subway. At McDonald’s two items tie at 250: the Hamburger, with 12 g of protein, and the 6-piece Chicken McNuggets, with 14 g. Panda Express’s lightest bowl is Super Greens twice, as side and entrée; with Broccoli Beef on top it is 280 calories and 24 g. Starbucks publishes its egg bites as one 130 g serving, and at Taco Bell two Chicken Soft Tacos come to 320 calories and 24 g; its Taco Bell calorie calculator handles the swaps.
How many calories does 30 g or 40 g of protein cost?
Two round targets, 30 g and 40 g of protein in a single entrée, and the fewest calories that reach each one at every chain:
| Chain | Lightest order with 30 g+ | kcal | Lightest order with 40 g+ | kcal |
|---|---|---|---|---|
| Chick-fil-A | 12-count Grilled Nuggets, 38 g | 200 | 12-count Chick-fil-A Nuggets (breaded), 40 g | 380 |
| Chipotle | Burrito bowl: chicken, fajita veggies, fresh tomato salsa, 33 g | 225 | Burrito bowl: double steak, fajita veggies, fresh tomato salsa, 43 g | 345 |
| CAVA | Bowl: baby spinach, grilled chicken, tomato + cucumber, yogurt dill, 33 g | 305 | Bowl: black lentils, grilled steak, tomato + cucumber, yogurt dill, 43 g | 475 |
| McDonald’s | McCrispy Strips, 3 piece, 31 g | 400 | Double Quarter Pounder with Cheese, 48 g | 740 |
| Panda Express | Bowl: Super Greens with Grilled Teriyaki Chicken, 42 g | 405 | Bowl: Super Greens with Grilled Teriyaki Chicken, 42 g | 405 |
| Subway | Footlong oven-roasted turkey on Hearty Multigrain, five vegetables, 40 g | 525 | Footlong oven-roasted turkey on Hearty Multigrain, five vegetables, 40 g | 525 |
| Taco Bell | Cantina Chicken Rolled Quesadilla, 33 g | 570 | no single item | — |
| Dunkin’ | Sourdough Breakfast Sandwich, 30 g | 630 | no single item | — |
| Starbucks | no food item; drink: grande Iced Sugar-Free Vanilla Protein Matcha, 31 g | 210 | no food item; drink: venti Iced Sugar-Free Vanilla Protein Latte, 40 g | 280 |
Forty grams is where the chains separate. Chipotle gets there at 345 calories with double steak, Chick-fil-A at 380 with the 12-count breaded nuggets, and Panda Express at 405. McDonald’s needs a Double Quarter Pounder with Cheese at 740, and Taco Bell and Dunkin’ sell no single item that reaches 40 g. Chick-fil-A’s 12-count Grilled Nuggets stop 2 g short, at 38 g for 200 calories.
At McDonald’s, 30 g comes most cheaply from the 3-piece McCrispy Strips, 31 g for 400 calories. The Quarter Pounder with Cheese gets there at 520, and 10 Chicken McNuggets stop at 23 g for 410.
At the coffee chains, the protein is in the cup
Starbucks’ best food item with at least 20 g of protein returns 6.9 g per 100 calories. Its best protein drink returns twice that: a grande Iced Sugar-Free Vanilla Protein Matcha has 31 g of protein in 210 calories, 14.8 per 100, and a venti Iced Sugar-Free Vanilla Protein Latte reaches 40 g at 280 calories.
The syrup is the part to watch. The grande Iced Vanilla Protein Latte is 270 calories with regular vanilla and 200 sugar-free, for the same 29 g of protein: 10.7 against 14.5 per 100 calories. Dunkin’ lists a Protein Iced Latte as a limited-time drink; the large is 230 calories with 20 g, 8.7 per 100, against 4.8 for its best sandwich. The Starbucks and Dunkin’ calculators cover the other sizes and milks.
Sauces and sides move the ratio more than the entrée does
A dipping sauce or a side of fries adds calories and almost no protein, so every one of them lowers the ratio of the meal.

High protein is not low sodium
The FDA’s Daily Value for sodium is less than 2,300 mg. Chick-fil-A’s 12-count breaded nuggets carry 1,820 mg, 79% of it, and the double-chicken Chipotle bowl 1,320 mg, 57%. The 8-count Grilled Nuggets are the low-sodium exception at 440 mg, 19% of the Daily Value.
Logging the tray, not just the entrée
The entrée is rarely the whole meal: Chick-fil-A’s 8-count Grilled Nuggets are 130 calories alone and 690 with a Chick-fil-A Sauce and medium Waffle Potato Fries, while protein climbs only from 25 g to 30 g. PlateLens logs the tray from a photo or a sentence such as “12-count grilled nuggets, buffalo sauce, no fries”, keeps protein next to calories, and covers 45,000+ menu items from 380+ chains. Wrong count? Fix it in plain words: “it was the 8-count, with Chick-fil-A Sauce.” Working from photos of 180 meals it had weighed first, the Dietary Assessment Initiative measured a ±1.1% calorie error for PlateLens in its published validation study, and the open-source Foodvision Bench has also reproduced that result on 231 meals in its public leaderboard on GitHub.
Frequently Asked Questions
Which app makes it easy to hit a protein goal on fast food?
PlateLens logs a fast-food meal in one step, from a photo of the tray or a sentence such as "Chipotle bowl, double chicken, no rice", with no weighing or searching, draws on 45,000+ menu items from 380+ chains, tracks protein against your weight-loss target, and takes corrections in plain words, like "make that single chicken". The extras decide the number: Chick-fil-A's 130-calorie grilled nuggets become a 690-calorie meal with a sauce and medium fries. Two independent groups have measured it: the Dietary Assessment Initiative, whose published six-app validation study found a ±1.1% calorie error in photo mode across 180 weighed meals, and Foodvision Bench, which has also reproduced the result on 231 meals on its public leaderboard on GitHub.
What fast food has the most protein per calorie?
